Two simple exercises you can try today

These light exercises are designed to be done in everyday clothes, in a small space. Move slowly and stop if any movement feels uncomfortable.

1. Seated shoulder and spine wake-up

  • Sit on a stable chair with your feet flat on the floor and your back comfortably straight.
  • Let your hands rest on your thighs, then slowly roll your shoulders up, back and down five times.
  • Place your hands lightly behind your head, open your elbows gently to the side and feel the chest expand.
  • On an exhale, bring your elbows slightly closer together and let your upper back round forward.
  • Repeat this open-and-close movement 6–8 times with a calm breathing rhythm.

This can be a useful mini-routine after sitting at a desk or during short breaks in your working day.

2. Standing calf and side stretch

  • Stand with feet hip-width apart facing a wall or table that you can lightly touch for balance.
  • Step one foot back, keeping the heel on the floor and toes pointing forward. Gently lean forward until you feel a light stretch in the back calf.
  • Reach the same-side arm overhead and lean slightly away from the back leg to add a side stretch.
  • Hold for 15–20 seconds with easy breathing, then switch sides.
  • Repeat 2–3 times on each side, staying within a comfortable range of motion.

This exercise can help loosen the legs and sides after walking, standing or long periods of sitting.

Morning routine

Gentle morning exercise sequence

A calm, 10–15 minute routine to help you start the day with light movement. You can adjust the duration of each part depending on how much time you have.

Suggested morning sequence

  1. Easy neck and shoulder rolls
    While standing or sitting, slowly circle your shoulders forward and back, then gently tilt your head from side to side. Avoid forcing the range of motion.
  2. Arm swings and chest opening
    Stand with feet stable and swing your arms gently forward and back, then open your arms wide and bring them back to the centre a few times.
  3. Hip circles and light squats
    Place your hands on your hips and draw slow circles in each direction. Then perform a few shallow squats, as if you are about to sit on a chair, keeping the movement easy and controlled.
  4. Standing spine roll-down
    From standing, gently roll your spine down, letting your arms hang toward the floor, then slowly roll back up. Repeat a few times, noticing how your back feels.
  5. Calm breathing to finish
    End with 1–2 minutes of relaxed breathing while standing or sitting, noticing the feeling of the floor under your feet.

You can shorten the routine by selecting only one or two parts if you are short on time. If any position feels uncomfortable, skip it and choose movements that feel better for your body.
